Feeding Your Muscles at Every Age

Muscle doesn’t just need to be challenged. It needs to be fed. And as the years pass, that relationship becomes more important—not less.
Earlier this week, we explored something that begins happening surprisingly early: we can gradually lose muscle as we age. That naturally raises another question. What are we giving our muscles to work with?
For many of us, nutrition and muscle bring to mind protein shakes, grilled chicken, or someone at the gym carefully counting grams. But feeding muscle isn’t reserved for people trying to build bigger arms. Your muscles are constantly repairing, rebuilding, and adapting, and the food you eat supplies the raw materials for that work.
As you get older, however, simply eating the way you always have may not support that process quite as well as it once did.

Your Muscles Are Always Remodeling
Muscle may feel like a permanent part of your body, but biologically, it is remarkably active. Throughout the day, muscle proteins are continually being broken down and built back up. Eating protein stimulates muscle protein synthesis—the process your body uses to create new muscle proteins—while physical activity, particularly resistance exercise, gives your body a reason to invest those materials back into muscle tissue.¹
Think of it less like constructing a building once and more like maintaining a house for decades. There is always something being repaired, replaced, or reinforced. When we’re younger, that maintenance system tends to respond readily. As we age, however, muscle can become somewhat less responsive to the same nutritional signal, a phenomenon researchers call anabolic resistance.²
That phrase can sound more alarming than it needs to. It doesn’t mean older muscle can’t grow, repair itself, or become stronger. It simply means that the signals telling your body to maintain and build muscle may need to become more intentional as the years pass.
Protein Matters—But This Isn’t a Protein Contest
Protein gets most of the attention because it provides amino acids, the building blocks your body uses to make muscle proteins. The standard Recommended Dietary Allowance for adults is based on 0.8 grams of protein per kilogram of body weight per day, but researchers studying healthy older adults have argued that approximately 1.0–1.2 grams per kilogram per day may better support muscle and physical function as we age.³ For a 175-pound person, that works out to roughly 80–95 grams per day.
That doesn’t mean more is automatically better, nor does everyone need to start calculating every gram they eat. Individual needs can vary with body size, activity level, overall health, and other factors. The more useful idea is to make sure your muscles regularly receive enough nutrition to support what you’re asking them to do. And “regularly” may be an important part of that sentence.
Look at Your Whole Day
Imagine a fairly common day of eating. Breakfast might be toast or cereal. Lunch could be a light salad or sandwich. Then dinner arrives with chicken, fish, beef, beans, or another substantial protein source. By the end of the day, the total amount of protein might look reasonable, but much of it has been concentrated into one meal.
Research into aging and muscle has raised interest not only in total daily protein, but also in how protein is distributed across meals.⁴ Instead of treating dinner as the day’s nutritional rescue mission, there may be value in giving your muscles opportunities to receive meaningful amounts of protein throughout the day.
That doesn’t require complicated meal planning or eating chicken breast three times a day. Eggs or Greek yogurt can contribute protein at breakfast. Beans, tuna, chicken, tofu, cottage cheese, or lentils can make lunch more substantial. Fish, poultry, lean meat, dairy, soy foods, and legumes can all play a role later in the day. Protein can come from both animal and plant foods, and a varied diet can provide the essential amino acids your body needs.⁵
The realization isn’t that every meal needs to become a carefully calculated nutrition project. It’s simply worth noticing whether your muscles are receiving what they need throughout the day—or waiting until dinner for most of it.
Food and Movement Work Better Together
Nutrition is only one half of this relationship. Food supplies the materials your muscles need, while movement gives your body a reason to use those materials to maintain and strengthen muscle. Research consistently points toward the combination of adequate nutrition and physical activity—especially resistance exercise—as an important strategy for preserving muscle function as we age.³
Resistance exercise doesn’t have to mean becoming a bodybuilder or spending hours in a gym. Getting up from a chair, carrying groceries, climbing stairs, using resistance bands, lifting weights, gardening, and countless other activities ask your muscles to produce force. The more intentionally we challenge them, the clearer the message becomes that this tissue is still needed.
That’s why nutrition and exercise are difficult to separate when we talk about healthy muscle. Food alone can’t replace the physical signal that tells your body to maintain strength, and exercise can’t manufacture the amino acids needed for repair if your diet doesn’t provide them. Muscle responds to the ongoing conversation between the two.
The Meal You’re Eating Today Matters Later
Most of us think about food in terms of what it does right now. Will it fill me up? Does it taste good? Will it help me manage my weight? Those are reasonable questions, but there’s another one we don’t ask nearly as often: What is this meal helping my body remain capable of doing?
The protein in today’s lunch isn’t going to guarantee that you’ll be hiking at 75 or carrying your own groceries at 85. Aging is far more complicated than any single nutrient. But maintaining muscle gives your body something enormously valuable as the years pass: physical reserve.
That reserve is what you draw upon when you climb stairs, recover from an illness, lift a suitcase, get up from the floor, help someone move a piece of furniture, or simply navigate an unexpectedly demanding day. We often don’t appreciate how much strength contributes to independence until ordinary tasks begin requiring more effort than they used to.
Perhaps that’s the most useful way to think about feeding your muscles. The goal isn’t necessarily to make them bigger or to turn every meal into a nutrition equation. It’s to continue giving your body the raw materials—and the physical reasons—to preserve something you’ll be relying on for the rest of your life.

Take a look at a normal day of eating—not your best day, just a typical one—and notice where most of your protein tends to show up. If dinner is doing nearly all the work, consider one meal earlier in the day where you could add a meaningful protein source.

Apple Cinnamon Protein Overnight Oats
Why we like it: Dinner tends to get most of the attention when we think about protein. Breakfast? It can easily become coffee and toast, a bowl of cereal, or something grabbed on the way out the door. These overnight oats show how a familiar breakfast can provide a meaningful amount of protein without becoming complicated—or requiring a protein shake. Better yet, you make them the night before and breakfast is waiting when you wake up. Servings: 1
Prep Time: 5 minutes
Chill Time: 6 hours or overnight
Ingredients (1 serving)
½ cup old-fashioned rolled oats
¾ cup plain Greek yogurt
¼ cup 2% milk
½ medium apple, diced
1 tablespoon chia seeds
1 tablespoon chopped walnuts
½ teaspoon ground cinnamon
½ teaspoon vanilla extract
Optional: 1 teaspoon honey or pure maple syrup
Directions
Mix the base. Add the oats, Greek yogurt, milk, chia seeds, cinnamon, and vanilla to a jar or small container with a lid. Stir until well combined.
Add the apple. Fold in most of the diced apple, saving a small amount for topping if you’d like.
Refrigerate overnight. Cover and refrigerate for at least 6 hours or overnight. The oats and chia seeds will absorb some of the liquid and soften while you sleep.
Finish and enjoy. Give everything a good stir in the morning. Add a splash of milk if you’d like a thinner consistency, then top with the walnuts, remaining apple, and an extra sprinkle of cinnamon. Add the optional honey or maple syrup for additional sweetness.
Preparation Tip
Make two or three jars at once so breakfast is already handled for the next few mornings. For the best texture, keep the walnuts separate and sprinkle them on just before eating. You can also swap the apple for berries, peaches, or pear when you want a change.
